Whatever... bald is beautiful.
girls have it better
Sorry gentlemen, but the ladies totally beat you in the cool hair for pictures department. OnRamp starts Monday and there are spaces left in the evening. If you know someone who wants to get started safely and with great coaching, let them know! SIgn up link is on the right of the blog. From...
That's a good TED talk. I'd like to his ideas mingled with the research into ketosis for tumor control. Aside from soy, the foods he advocates eating are paleo. Amazingly (a little snark, there) no grains or starches show up on his list. It's all fruits and veggies.
In the family
Aren't Ben and Sandy cute? Sandy just finished OnRamp and Ben reminds her of the finer points of the swing. I never even saw Sandy roll her eyes. Must be true love! If you have time to kill watch "Can we eat to starve cancer?" It's a 20 minute video lecture. I haven't had time to watch it y...
Grats, Danny!
Danny joins the MU club
Danny knocks out his first muscle-up - followed cloesely by his second and third. Nice work, Danny! Excuse the chaos as you come in today - most everything is over in the new gym awaiting some finishing touches and a final occupancy permit, which we hope to have today. All of todays fun and ...
Best wishes to James and Chad. Thanks for your service!
On the chocolate, I vouch for Green & Black's... good stuff!
Another one is off
So today we say Goodbye to James as he leaves for his first overseas assignment (South Korea) but yesterday Chad took off for another school - this time with the Rangers. He may be in our country but we still miss him. If you haven't seen the video we posted over on FB called "I fought for y...
Nice frog, Dave! You'll be pressing that into a handstand in no time.
frog what?
You guys really should worry when Kurtis pulls out the 1943 volume of Gymnastics and Tumbling. So many of you laughed when I landed on my nose this morning AND at the same time were wondering - what is that delicious coconut smell. Well - here's your answer: ever since our last Barleans ord...
All the yoga has finally paid off, as James achieves fetal position levitation...
Caption this
Go ahead and pick on James again - but remember that he's a 2LT now... So there have been lots of questions about where we're moving to so here's the new address: 13716 24th Street, Sumner WA 98390. Mapquest is here. We'll be right behind the new Holiday Inn off of 167. It is as close as we co...
Nice kicks, Travis.
I picked up a pair of Rogue Do-wins. Very nice. My feet just feel solid, as opposed to something I need to think about during lifts.
NOT blue suede shoes
Travis keeps his fancy shoes at home: for lifting or avoiding ridicule? Got a few extra minutes? Read all you'll ever need to know (and more) about the history of weightlifting shoes "Why Weightlifting Shoes?" (just for the record, I was looking for something along the lines of "they allow...
Awesome. Congratulations, James!
Commissioning
James was comissioned as an Officer in The US Army this morning and Kurtis was bestowed the honor of being his first salute. Congrats, James!!
Yeah, I do those... leaning against the wall...
Mondays Stretch V.2
Want wrists that do that? Then do this: Kneeling on the floor, place your palms down and your fingers facing back toward your knees. Gently sit back on your heels. If this is uncomfortable, place your fingers pointing away from you and gently lean forward. Next: flip your hands over, palm...
another wrist thing for your consideration:

Nice haircut =)
magic
Cheryls new weightlifting shoes magically increased her 3RM backsquat by 15 pounds. AND now she has footwear for the pimp wedding. Whats the one piece of clothing or equipment that you wouldn't want to do without? And now for part 3 or real vs fake: Eggs vs Eggbeaters. From Fitness Spotligh...
I like the structured warm-up. Was nice Tuesday night to have the double-under work as part of it. I actually managed to get 5 before tripping on the rope or hitting myself in the head with it. Win.
air conditioning
Human powered air conditioning. Always welcome during "Cindy" regarless of the weather outside... Speaking of the weather outside - many of you have commented on the new warm-ups. Tell us your thoughts in comments. This Saturday we'll be doing the LumberJack 20 to honor the Soldiers killed a...
cleans, jerks, and snatches
Can you make the web site keep me signed in?
swing it high
How high? Not directly overhead like the press series but out of your peripheral vision as you look forward. Last weeks nutrition talk was well attended and next week we want to do a movement clinic. What would you like to spend a couple of hours on in the evening next week? Vote in comments....
I think there are a few things at work with the poster child status of Fran.
1. The crossfit defining aspects of power output and functional movements: The thruster and pull-up are both tops in that regard. They have a fast cycle time, allowing impressive power output, and allow us to move large loads (some of us larger than others) long distances quickly.
2. Fran pairs two movements that together tax just about the entire mass of your skeletal muscle (and, as we recently learned, your fascia), and separately, there isn't a whole lot of overlap of the prime movers in the movements. One hits all the push muscles, and the other gets the pullers.
3. The time domain. Set-up time is less than for previous poster childs: one barbell, one bar, and the time to complete the workout is shorter than the others. Fran compresses to a shorter time window than Helen. By that I mean that while the two workouts have a similar time domain for beginners (I say this based on personal experience - my first scaled attempts at these workouts were in the 16 min range), for elite crossfitters, Helen will bottom out in the 6 minute range and Fran can be completed in less than 2 mins.
I think more than any other aspect it's the mind blowing workout in less than two minutes that got Fran where she is.
Bev gets her level 1 "Fran" on
Not bad for the ex-Curves lady! Bev finished Fran in just under 8 minutes. Why Fran? What is it about thrusters and pull-ups that has made this couplet the new poster girl for CrossFit? They seem to cycle through every few years - first was Helen, the FGB, now this infamous, painful lady. W...

I'll stick to KtoEs for a while, but maybe some day...
Paul, remind me not to get on your bad side.
a wicked twist on KtoE's
Try it - amazing how one seeming little change makes the whole movement different. On Ramp 7 finishes today with a repeat of "Baseline" then be on the lookout for new faces next week. (and make sure to sniff this new group, its entirely possible that they've been drinking). Be sure to welcome...
Not terribly interested in salad, but what about getting some grass fed beef or pork?
I'll have to see if I can leave work early that Monday. I would love to come work on snatch technique.
My schedule is still really dodgy the rest of this month. I will see you guys this weekend, and then be out of town again for a while.
targets
Time for new wall ball targets... who or what should go up there next? If you had the option of purchasing a paleo salad and picking it up at the gym would you? Just judging interest but with enough begging we may get Bobby to cook for us.... I guess James won yesterdays shirt - with one vot...
I usually do some sort of 3-egg scramble for breakfast. This morning, I started out with 1c of frozen broccoli which I heat over med-low in a skillet with copious amounts of olive oil (I buy it by the gallon). I chop a little onion in there some days as well. When that is cooked al-dente, I add in about 1tbsp pesto (you could also use fresh basil to be more paleo, but that doesn't keep in a jar for a month) and toss it, before adding in 3 scrambled eggs.
My other two regularly rotated scrambles:
1/4 lb ground beef with chili powder, salsa, cilantro
onion, bell pepper, and mushroom with curry powder.
I down this with 8g of fish oil and a cup of coffee with like 1/4 cup of heavy cream in it.
Eating this way for 6 weeks lowered my blood pressure from 140/90 to 120/72.
whistle while you work
Trevor is having way to much fun with his kettlebell.... On Ramp starts modifying breakfast today - for those of you who have this figured out, share your favorite breakfasts in comments.
The bar is held behind the frontal plane, instead of in it.
need a hint?
Since no one has gotten Sundays brain teaser - here's a hint: Brian is doing it, too. Mens Health tells us 30 things we shouldn't eat. Rocket science, huh?
I was consistent with a yoga program for about a year when I lived near a good yoga studio. I like it. Like anything, use it or lose it, so much of the bendy that I had from it is gone, but not all of it. I don't think I'd have the good flexibility for OHS if I hadn't spent that time practicing yoga.
I'd be at Friday yoga, but I have to work.
corpse
We're getting old. We used to have Friday Night Malarky and now we've been reduced to this. For those of you who have done yoga with us or elsewhere, chime in on your own experience with it and how you think it can help us be better CrossFitters. Does it have any value? If you've missed the ...
I spy a neck.
Sunday brain teaser 4
Cheryl feels it - one (and only one) part of this overhead position is suspect. I spy with my little eye a .... Be nice :)
"It's a crossfitter!" (see, the barbell is already... nevermind...)
in all seriousness
caption this. Go ahead and try and do it with a straight face. Hoping to cheer Richard up as he recovers, heal fast! We have our next "night at Roach Gymnastics" scheduled for Friday Oct 9th. Come tumble, flip and balance with us from 7 to 8:30. Info and sign-ups on the whiteboard. Time is ru...
I zoned for two weeks early last summer. I had a good experience with it results-wise, but all the W&Ming made me crazy (more so that I usually am). In the second week, I was performing better at my workouts, and I liked that, but things happened in life, and I got derailed from the zone. I should also insert that during that time, I was also getting ample sleep, and so forth and my food quality improved compared to my eating habits before. I didn't notice it at the time, but I was still over-carbed and ravenous between meals, which was curbed by my 3 1-block snacks. I think that cutting some carbs and replacing them with fats would have been very good, but I have no desire to go back to weighing and measuring food, even though I see and acknowledge that there is some benefit to it.
I like the food quality focused paleo approach much better. If I had to guestimate, I am probably on 16 blocks of protein, 4 blocks of carbs and 40 or more blocks of fat (I really like heavy cream in my coffee and delicious things like olive oil and almonds), but I don't measure anything. If I am hungry, I eat, or if I notice that it is meal time, I eat. I am honestly rarely hungry now. I've dropped nearly 20lb since starting to eat paleo, and feel better. I sleep better, too, but from reading "Light's Out" still not nearly enough. My experiment starting this week is to sleep as I have never slept before. I am going to bed at 9 tonight, and I am not setting an alarm, so I may miss the suck tomorrow morning ;) I promise to dream about it if I sleep late.
rings aren't unstable
No, they're fine. You're unstable. But maybe you need a man bra and the Zone diet. Or not. Speaking of the Zone - does anyone regulary weigh and measure? Have you given the Zone a fair chance? Share your Zone stories... Yoga starts today at 10am. Its free for RCF members. Bring a yoga mat if ...
I like the current evening times spreading to T-R. As long as I can show up around 5 and get a workout in, the time will work great for me.
Herm, it was nice meeting you. Karma is going to deal you a mighty blow for spreading the vicious lawnmower to your hapless trainees ;)
not heavy
bars really aren't heavy at all of you just sit on the floor next to them and whisper to them. Yes, we really are opening next week on Tuesday and Thursday evenings. I'll have hours for you in the next few days but here's your LAST chance to weigh in. Earlier or later, feel free to suggest w...
assuming that frames 1 and 3 are the apogee and perigee of the pullup:
At the top, hips are closed when they should be open at the top of a kip. Frame 2 shows that he is not pushing away (enough?) at the top of the pullup. Frame 3 hips and shoulders are closed when they should be open again.
But don't listen to me, I can't even do a pullup right now =P
Sunday brain teaser 2
This one's practically a give away: tell me whats wrong with this pull-up. Note: these 3 pictures are all of the same pull-up, taken a fraction of a second apart (really big hint here) on the way down. extra credit: who knows this guys nickname?
Oh no... that means I have to feel lazy if I don't come to the gym on Tuesdays...
ring row
Amber's gonna kill me.... Just a reminder: We'll only have one group workout on Monday, Labor Day, at 10am. On Ramp: We'll meet on Monday too, I'd like to move our time to 9am if its OK with you guys. We'll talk about it this morning. I'll update here when we decide. The week of September 15t...
